Now you're probably wondering how this training plan actually works

Based on a 12 week cycle (mesocycle), it is broken down into 4, 3 week mini cycles (macrocycles) - each with a specific focus:

Phase 1:  Foundation

This part of the cycle creates the starting point for the other three. It focuses on building muscle, establishing the required level of aerobic fitness via moderate intensity interval training, light plyometrics, and you begin training to increase anaerobic capacity.

Phase 2:   Skill Development

During the next three weeks you will begin boxing specific workouts designed to utilize the muscles involved in boxing to the fullest extent possible. This phase will have a heavy emphasis on leg and core development and will focus on developing any obvious weak points.

Anaerobic capacity will be increased allowing maximum repeated force output over sustained periods. Between workout recovery will be emphasized and explosive strength and power will receive attention via moderate plyometrics.

Phase 3:  Anaerobic Endurance

High intensity training including hill/stair running and weighted plyometrics. Boxing specific skills will predominate all workouts focusing on maximum explosive strength. Anaerobic threshold will continue to be pushed and recovery between workouts will again be emphasized.

Phase 4:  Refinement

Maximal ballistic strength via high intensity plyometrics with a heavy emphasis on anaerobic threshold. Boxing skills will be fine tuned and speed, agility, and explosive movements will receive extra attention.

Complex training will replace normal strength training. This kind of intensity requires an emphasis on between workout recovery ability.

Heres a little bit of progress in my current training. The before picture was when I just started training (maybe 4 days into it) after a few months of doing my own unorganized light training consisting of sloppy heavy bag work and 12 pack consumption. 4 weeks later is present.

Bag vs. target pads

Hey, my husband and I are looking for a boxing work out we can do at home with target pads. We don't have room/space for a heavy bag and I'm wondering if your workout plan will translate to a target pad workout.

Hi Michele, the program will work very well with target pads. Any of the routines designed for the heavy bag can be translated straight across. The resistance will be slightly less, but accuracy will increase and you have the added benefit of a training partner.

Workout Lengths

The workout lengths are listed below if you follow the program exactly. For a lot of people just starting it, they've had to cut back a bit on the number of rounds/overall time etc... In short, you can customize it to fit your schedule, but ideally for maximal results you'll want to commit as follows:

Boxing Skills workouts - approx 1.5hrs
Strength Training - 45 minutes to an hour
3 minute drill - approx 25 minutes
Plyometrics Training - approx 30 minutes
Runs - anywhere from 30 minutes to 1.5-2hrs depending on your fitness level

These vary a bit depending on the specific workout and at what point you are in the program, but should give you a guideline.

1 Week Down, 11 to go....

Thought i'd add a progress comment for people thinking of starting the program. I started the program for fitness only. I'm starting my second week today and i am loving it. I lost 2.5% body fat in one week, i've started counting calories which i vowed never to do and basically i'm feeling a hell of a lot better physically. I am loving the boxing and learning heaps. Only caution I would give to new people joining is that it does require some discipline and time to read before you jump in and start. My wife is worried that I'm loving it that much that I will want to actually start boxing for real, we'll see.....
